③ Slowly inhale through your nose for 3 seconds

④ Slowly exhale through your mouth for 6 seconds
While contracting your abdomen, imagine expelling all the air from your body. The key point is to take about twice as long as when inhaling.

Once you're comfortable with abdominal breathing while lying on your back, try doing it while sitting or standing. If you can do it while sitting at your desk during work, you can practice it anytime during spare moments.

「深呼吸してるつもり」実は胸式呼吸かも。胸式呼吸と腹式呼吸の違い
腹式呼吸は、肺の下にある横隔膜を使って息を吸ったり吐いたりする呼吸法で、息の出し入れの際に肩は上下せず、お腹や背中が膨らむような仕組みになっています。一方、胸式呼吸は肋間筋という筋肉を使う呼吸法で、肩が上下する仕組みです。
普段日中に行っている呼吸は胸式呼吸であることが多いですが、寝ている時に行う呼吸は自然と腹式呼吸になっています。イメージが湧かない方は、寝ているときの呼吸を思い出してみてください。
練習ステップ(仰向けバージョン)
① おへそを上に向けて仰向けになり、膝を立てる
まずは横になった状態から始めるのがコツです。仰向けになることで自然と腹式呼吸がしやすくなります。
② 下腹部と胸にそれぞれ手をあてる
正しくできているか確認するため、片手をおへその下、もう片方の手を胸に置きます。
③ 鼻からゆっくり3秒かけて息を吸う
おへその下(丹田)に空気を溜めるイメージでお腹をふくらませます。胸に置いた手が動かず、お腹の手だけが上がればOKです。
④ 口から6秒かけてゆっくり吐き切る
お腹をへこませながら、体の中の空気をすべて出しきるイメージで。吸うときの倍くらいの時間をかけるのがポイントです。
慣れてきたら座って・立ってでも
仰向けでの腹式呼吸に慣れてきたら、座った状態や立った状態でもおこなってみましょう。デスクワーク中、椅子に座ったままでもできるようになれば、隙間時間にいつでも実践できます。
回数の目安
1日5回くらいから始め、慣れたら10〜20回が基本です。無理せず、その日の体調に合わせて楽しみながら行いましょう。
